Recovery: What Actually Works

Sleep, food and doing less. Everything else is a rounding error, and some of the rounding errors cost a lot of money.

Recovery is the least glamorous part of endurance training and the part with the highest return. It is also the part most vulnerable to being sold things.

The three that matter

Sleep

Nothing else comes close. Sleep is when adaptation is consolidated, and short sleep degrades everything from tissue repair to how hard a given pace feels. An athlete sleeping six hours and using a recovery device has the priorities backwards.

Practical: a consistent wake time matters more than a consistent bedtime. If you are chronically short, an extra thirty minutes is worth more than any supplement on the market.

Eating enough

Under-fuelling is common in endurance sport and its effects are slow, cumulative and easy to mistake for something else — poor sessions, stalled progress, frequent illness, niggles that never settle.

Practical: carbohydrate around hard sessions, protein spread across the day, and enough total energy to cover what you are doing. If performance is declining while training is increasing, this is the first thing to check.

Easy days being easy

This is a training decision that acts as a recovery intervention. An easy run at the correct effort aids recovery. The same run twenty seconds per kilometre faster does not, and quietly builds fatigue you will pay for on Thursday.

If your sleep is short and your easy runs are not easy, no amount of anything else is going to fix your recovery.

The rest, honestly assessed

  • Compression — may help perceived soreness. Effect on actual performance recovery is modest at best.
  • Cold water immersion — reduces soreness, but may blunt some training adaptations if used routinely after strength work. Useful between same-day competition efforts; questionable as a daily habit.
  • Massage and foam rolling — reliably feel good and improve short-term range of motion. Evidence for changing recovery outcomes is weaker than the popularity suggests.
  • Stretching — has its uses. Preventing soreness is not clearly one of them.
  • Recovery devices and supplements — a very wide range of quality. Treat marketing claims as marketing.

None of this is an argument against doing things you enjoy. Feeling better is a legitimate outcome. It is an argument against doing them instead of sleeping.

Signs you are under-recovered

  • Easy pace at a given heart rate is drifting slower over weeks.
  • Motivation for sessions you normally enjoy has gone.
  • Sleep is getting worse, not better, as training increases.
  • Small niggles that appear, move around and never quite resolve.

The response to most of these is the same and it is unpopular: train less for a week.
